How does morning light affect sleep and energy?

For many people, the morning starts in dim light. An alarm on the phone, a quick rush to get ready, a commute by car or public transport, and then a few hours in an office lit by artificial light. Contact with daylight is often limited to a few minutes, or does not happen at all before noon.

Yet light does not serve the body for vision alone. It is one of the most important signals regulating the circadian rhythm, the internal clock that shapes sleep, alertness, body temperature, hormone release, appetite and cognitive function.

Exposure to bright light in the morning can make falling asleep earlier easier, improve morning alertness and stabilise the sleep rhythm. It is not, however, a miracle cure for tiredness or a substitute for enough sleep. Its effect depends on the timing, intensity and duration of exposure, as well as on how much light we are exposed to in the evening.

What is the circadian rhythm?

The circadian rhythm is a set of biological processes that repeat roughly every 24 hours. It helps the body anticipate when day and night are coming and prepare accordingly for activity or rest.

The main centre controlling the circadian rhythm is the suprachiasmatic nucleus, located in the hypothalamus. It is called the central biological clock.

Information about light reaches it from the retina of the eye. Among the cells involved are specialised ganglion cells containing melanopsin. Their main role is not to form an image. Instead, they inform the brain whether the surroundings are bright or dark and what time of day it is.

Based on these signals, the body regulates, among other things:

  • melatonin release,
  • the level of alertness,
  • body temperature,
  • the cortisol rhythm,
  • sleepiness and readiness for sleep,
  • appetite and metabolism,
  • activity of the autonomic nervous system.

Light is the strongest environmental synchroniser of the biological clock, although sleep timing, physical activity and meal times also matter.

Why does the timing of light exposure matter?

The same light can act differently depending on the hour at which we see it.

Bright light reaching the retina in the morning usually shifts the circadian rhythm to an earlier time. The body begins to prepare for activity sooner, and in the evening the signals that promote falling asleep may appear a little earlier.

Intense light in the evening and the first part of the night, on the other hand, can shift the biological clock in the opposite direction. As a result, sleepiness appears later, we fall asleep later and it is harder to wake up in the morning.

This phenomenon is described by the so-called phase response curve. In simple terms:

  • morning light advances the biological clock,
  • late evening light delays the biological clock.

The actual response, however, depends on chronotype, prior sleep rhythm, light intensity and individual sensitivity.

How does morning light affect melatonin?

Melatonin is often called the sleep hormone. Its concentration usually begins to rise in the evening, stays elevated at night and falls in the morning.

Bright light reaching the eyes after waking helps end the night-time melatonin signal. This does not mean that morning light "flushes" melatonin out of the body. Rather, it tells the nervous system that the day has begun and it is time to switch into activity mode.

Regular exposure to light in the morning also helps set the moment at which melatonin will begin to be released the following evening. As a result, a morning walk can affect not only how you feel right after waking, but also your readiness for sleep many hours later.

Melatonin, however, is only one element of sleep regulation. Falling asleep also depends on rising sleep pressure, nervous system activity, body temperature, behaviour and the conditions in the evening.

Does morning light raise cortisol?

Cortisol has a natural circadian rhythm. Its concentration usually rises towards the end of the night and in the first period after waking, supporting the body's mobilisation for action.

Morning light helps synchronise this rhythm with the time you wake and the start of the day. This should not, however, be interpreted as a harmful "raising of the stress hormone".

The morning rise in cortisol is a physiological part of the circadian rhythm. The problem is not that cortisol rises in the morning, but a situation in which the rhythm of light, sleep and activity is irregular or remains mismatched with the time of day.

The goal, therefore, is not to suppress morning cortisol, but to maintain a clear contrast between a bright, active day and a darker, calmer evening.

Why can morning light increase energy?

Light can affect alertness in two ways.

Immediate effect

Bright light directly stimulates brain regions related to wakefulness, attention and cognitive performance. This can reduce sleepiness and ease the transition from sleep to activity.

This effect does not have to result solely from a shift in the circadian rhythm. Light can increase alertness during exposure itself, especially when a person had previously been in a dark or poorly lit room.

Indirect effect

Regular morning light helps stabilise sleep and wake times. If this makes it easier to fall asleep at an appropriate hour and to sleep more regularly, we may feel more energetic the next day.

In a study of office workers, five days of exposure to bright morning light was associated, among other things, with falling asleep earlier, a shorter time to fall asleep and less morning sleepiness. The study was short, however, so it should not be used to promise an identical effect for every person.

Does daylight work better than indoor lighting?

Most often yes, because outdoors the light intensity is usually much higher than indoors.

Typical home or office lighting can provide a few hundred lux at eye level. Outdoors, light intensity can reach several thousand lux on a cloudy day and many times more under a bright sky.

That is why simply opening the curtains may not give as strong a signal as going out for a walk. Glass and distance from the window reduce the amount of light reaching the eyes. Staying near a large window is still better than remaining in a dark interior, but going outside usually provides stronger exposure.

You do not need to look directly at the sun. Light should naturally reach the eyes from the surroundings. We write more about using sunlight safely in our article on how the sun affects health.

How much time is worth spending outside in the morning?

There is no single number of minutes right for every person and every day. The effectiveness of exposure depends on:

  • light intensity,
  • cloud cover,
  • the season,
  • latitude,
  • the hour you go out,
  • the time spent outside,
  • prior light exposure,
  • individual sensitivity of the circadian rhythm.

In practice, you can start with about 15–30 minutes outside on a bright morning. On cloudy days, in winter or in very weak light, exposure may need to be longer.

You should not, however, treat these values like a precise dose of medicine. More important than hitting an ideal number of minutes is going outside regularly soon after waking.

Good options include:

  • a short morning walk,
  • walking part of the way to work,
  • having coffee or breakfast on the balcony,
  • walking the dog,
  • morning activity outdoors,
  • working by a bright window when going out is not possible.

Do you need to see light right after waking?

It does not have to happen in the first minute after opening your eyes. What matters most, however, is exposure in the first part of the day, especially within roughly one or two hours of waking.

The later the first clear light signal appears, the less effectively it can stabilise an earlier timing of the circadian rhythm.

Someone who gets up at 7:00 does not need to rush outside at 7:01. It is worth avoiding a situation, though, in which they stay almost entirely in dim light until 11:00.

Regularity matters a great deal. Intense light on one day will not neutralise a whole week of irregular wake times and late use of bright screens.

Will morning light help me fall asleep earlier?

It can help, especially when the sleep rhythm is delayed.

People who naturally become sleepy very late, struggle to fall asleep at the required hour and wake with difficulty in the morning may benefit particularly from bright light after waking.

Morning light is sometimes an element in the treatment of delayed sleep-wake phase disorder. The goal is to gradually shift the internal clock to an earlier time. In studies, exposure to bright morning light effectively advanced the phase of the circadian rhythm, though in clinical settings the exact timing of therapy should be individually tailored.

The effect may be limited when, in the evening, a person still:

  • uses very bright lighting,
  • looks at a screen from a short distance for a long time,
  • works late,
  • falls asleep at a different hour each day,
  • consumes caffeine in the late afternoon,
  • sleeps in until noon at weekends.

Morning light and a darker evening work best as two parts of the same strategy.

Does morning light improve sleep quality?

Research on light and sleep gives promising but not always consistent results.

Bright light applied at the right time can improve some sleep parameters, especially in people with circadian rhythm disorders, insomnia or limited access to daylight. A meta-analysis of light therapy for insomnia pointed to potential benefits, but the studies differed in the timing, intensity and duration of exposure and in participant characteristics.

Population observations also indicate that more time spent in daylight is associated with better sleep, mood and circadian rhythm. This does not prove, however, that light alone accounts for the entire effect. People who spend more time outdoors may also move more, live differently and have better overall health.

Morning light is therefore worth treating as one element of circadian rhythm hygiene, rather than a standalone therapy for all sleep problems.

Morning light will not replace sleep

Bright light can temporarily increase alertness, but it does not remove the effects of sleep deprivation.

If someone regularly sleeps five hours, a morning walk may help them feel a little more alert, but it will not make up for the recovery deficit. They may still experience:

  • impaired concentration,
  • slower reaction time,
  • greater irritability,
  • increased appetite,
  • poorer recovery after exercise,
  • a higher risk of falling asleep in a monotonous situation.

Light can mask part of the perceived sleepiness, which is why a temporary improvement in well-being should not be interpreted as proof that the body does not need more sleep.

Can the phone after waking replace daylight?

No.

A phone screen emits light, but its surface is small, and the amount of light reaching the eyes usually stays much lower than when you are outdoors.

A phone can increase mental arousal through its content, notifications and the need to process information. This does not mean, however, that it provides an adequate light signal for the circadian rhythm.

What is more, using a phone in bed can lengthen the time between waking and actually starting the day. Instead of replacing morning light with a screen, it is better to open the window, get up and go out for at least a short walk.

Do you need to expose your skin to the sun?

No. Light affects the circadian rhythm mainly through the eyes, not through the skin.

You do not need to tan or give up sun protection. You can wear a jacket, a hat and use sunscreen, and light will still act on the circadian system.

You should also not look directly at the sun. Doing so does not increase the benefit and can damage your eyesight. Simply being outdoors with your eyes open is enough.

What about sunglasses?

Dark glasses reduce the amount of light reaching the retina. This does not mean, however, that you always have to avoid them.

Sunglasses are needed in intense sunlight, when driving, in light sensitivity and in many eye conditions. Protecting your eyesight is more important than maximising the circadian signal.

If conditions are mild and glasses are not needed, brief exposure without them can provide a stronger light signal. You should not, however, remove glasses against the advice of an eye doctor or force yourself to stay in light that causes pain or discomfort.

Does morning light still work in winter?

Yes, although its availability may be lower.

In Poland, the sun rises later in winter, days are short, and many people start work before dawn. Even overcast outdoor light usually remains brighter than average indoor lighting.

So it is worth going outside after sunrise, even if the sky is completely overcast. When that is not possible, you can:

  • turn on bright lighting immediately after waking,
  • stay near a window,
  • go outside during your first available break,
  • consider a light therapy lamp after consulting a specialist.

In some people, the winter reduction in access to bright light can worsen sleepiness and low mood. When symptoms are clearly seasonal, it is worth discussing them with a doctor.

Can a light therapy lamp replace a walk?

In certain situations it can be useful, but it is not always necessary.

Light therapy lamps emit bright light of controlled intensity. Most often, devices providing around 10,000 lux from a set distance are used. The exposure time depends on the device, the indication and the individual response.

Light therapy can be used, among others, in:

  • delayed sleep-wake phase disorder,
  • seasonal mood disorders,
  • some cases of insomnia,
  • shift work,
  • situations where access to daylight is very limited.

The lamp should not emit UV radiation. It should be used according to the instructions, keeping the correct distance and exposure time.

Who should consult light therapy with a doctor?

Caution is advised in people:

  • with retinal diseases or other eye conditions,
  • after eye surgery,
  • taking medications that increase sensitivity to light,
  • with bipolar disorder,
  • with episodes of mania or hypomania,
  • with migraine triggered by bright light,
  • with atypical or severe sleep disorders.

In people with bipolar disorder, improperly conducted light therapy can trigger excessive arousal or a mood shift.

The lamp should also not be used carelessly late in the evening, because it may push falling asleep to a later hour.

Is blue light especially important?

The circadian system is particularly sensitive to shorter-wavelength light, covering the blue and blue-green range. This does not mean, however, that we need special blue light in the morning.

Natural daylight contains the full spectrum and is an effective signal for the biological clock. Bright white light can also influence alertness and the circadian rhythm.

Online, "blue light" is often presented as unambiguously harmful. In reality, what matters most is the timing, intensity and duration of exposure. The blue component of light in the morning is natural and helpful. The problem can be intense light reaching the eyes late in the evening, when the body should be preparing for sleep.

Morning light and chronotype

Not everyone has the same natural rhythm of activity.

People with an evening chronotype usually become sleepy later and reach their alertness peak later. Morning light can help them shift their rhythm to an earlier time, but the first days may be harder, especially when waking comes with being under-rested.

People with a very early chronotype, who become sleepy in the early evening and wake before dawn, do not always need to shift their rhythm even earlier. In some cases, poorly planned exposure may worsen waking up too early.

That is why light therapy for circadian rhythm disorders should be tailored to the specific problem, rather than applied by a single rule for everyone.

When might morning light not be enough?

Problems with energy and sleep do not always stem from insufficient light exposure.

A consultation with a doctor is advisable when you experience:

  • chronic insomnia,
  • very severe daytime sleepiness,
  • regularly falling asleep in dangerous situations,
  • loud snoring and pauses in breathing,
  • frequent morning headaches,
  • an irresistible urge to move your legs in the evening,
  • sudden sleep attacks,
  • a clear drop in mood,
  • a significant shift in sleep hours,
  • fatigue despite enough sleep,
  • worsening functioning for at least a few weeks.

The cause may be, among others, sleep apnoea, anaemia, thyroid disorders, depression, medication side effects or circadian rhythm disorders. If tiredness persists despite a healthy lifestyle, it is worth checking whether the source is chronic fatigue that needs investigation. A morning walk remains a valuable habit, but it does not replace proper diagnosis.

Summary

Morning light is one of the most important signals telling the body that the day has begun. Reaching the retina, it helps synchronise the central biological clock, reduces the night-time melatonin signal and supports alertness.

Regular exposure to light in the first part of the day can make falling asleep earlier easier, stabilise sleep hours and reduce morning sleepiness. It works best combined with a regular wake time, enough sleep, daytime activity and limiting intense light in the evening.

You do not need to look at the sun, tan or use complicated devices. For most people, a good start is a dozen or several dozen minutes outside after waking.

Morning light is not, however, a cure for every cause of tiredness. If severe sleepiness, insomnia or a drop in energy persists despite an improved daily rhythm, it is worth looking for other possible causes.

How long after waking is it best to get some light?

It is best to do so in the first part of the morning, usually within one or two hours of waking. You do not need to go out the instant you open your eyes. Regularity matters more, along with avoiding hours spent in dim light in the morning.

How many minutes of morning light do I need?

There is no single universal dose. A good practical start is about 15–30 minutes outside under a bright sky. On a cloudy day or in winter you can extend this time. Light intensity matters, not just the number of minutes.

Does morning light work on a cloudy day?

Yes. Even under cloud cover it is usually much brighter outside than in a home or office. You can simply extend the exposure a little.

Will morning light help me fall asleep earlier?

It can help, especially when your sleep rhythm is shifted to later hours. The best effect appears with regular use and with limiting bright light in the evening at the same time.

Is morning light enough to have more energy?

It can reduce sleepiness and improve alertness, but it will not replace enough sleep, treatment of illness or proper nutrition. Chronic fatigue should not automatically be blamed on a lack of light.

Can I use a light therapy lamp?

Yes, but choose a device intended for light therapy and use it according to the instructions. With eye conditions, bipolar disorder, light-sensitive migraines or medications that increase sensitivity to light, you need a specialist consultation.

Will an ordinary desk lamp replace a light therapy lamp?

Usually not. A standard lamp most often provides much lower light intensity at eye level than a therapeutic device. It can still help brighten the morning, though, especially when used together with the main lighting.

Do sunglasses block the beneficial effect of light?

They reduce the amount of light reaching the eyes, but you should not give them up when they are needed for comfort or eye protection. Brief exposure without dark glasses can be helpful only in safe and comfortable conditions.

Do children also need morning light?

Yes. Regular contact with daylight helps synchronise the circadian rhythm in children and teenagers too. Teenagers in particular have a biological tendency to fall asleep later, so morning light and limiting evening light can support earlier sleep times.

Does a morning walk work better than coffee?

Light and caffeine act differently. Light synchronises the circadian rhythm and supports natural alertness, whereas caffeine temporarily blocks the perception of sleep pressure. A morning walk can reduce the need to reach for coffee immediately, but there is no need to give up caffeine entirely.

Does morning light help with depression?

Light therapy has documented use especially in seasonal mood disorders, and it is also used as an add-on to treatment of other forms of depression. Low mood should not, however, be treated with self-administered light exposure alone. When symptoms persist, a consultation is needed.

Does morning light produce vitamin D?

Light affects the circadian rhythm through the eyes, whereas vitamin D synthesis requires UVB radiation reaching the skin. These are two different processes. A morning walk can regulate the circadian rhythm even when the skin is covered.
